Zone 2 Training for HYROX: Building the Aerobic Base
By Threshold
Zone 2 training for HYROX is easy, fully conversational aerobic work, and it makes up most of your running. It builds the base that lets your heart rate settle on the rower and between stations. In the free plan it is the weekly easy run, growing from 35 to 50 minutes, plus an engine session on a rower, SkiErg or second run.
What zone 2 means for HYROX
HYROX running needs two speeds. The first is easy running, the second is threshold. Zone 2 is the easy one: steady, relaxed and sustainable for a long time. It is the engine behind everything else in the race, the thing that lets you recover while you keep moving.
Our guide to HYROX running describes the two paces that matter, and this page covers the first in detail. The second, the comfortably hard effort, has its own guide: our guide to threshold intervals for HYROX.
How conversational effort feels
The test is speech, not a number. In zone 2 you can talk in full sentences with no gasping at the end of them. You finish feeling you could have done the session twice. It should be boring, and for the first few weeks it will feel slower than the pace you would call a normal run.
Accept that. The pace rises over time on its own as the base grows. What you are building here comes from time on your feet at low cost, not from effort, so the session does its job precisely because it feels easy.
Why most running is easy
Hybrid training has a recovery budget. You are lifting twice a week, running hard once or twice from the Build block, and practicing stations. Easy running costs recovery you can afford, so you can do enough of it to build a real base without taking anything away from the strength days.
The trap is the grey zone in between: every run at the same moderately hard effort. It feels productive, builds fatigue like hard training, and delivers the benefit of neither pace. Keeping most running genuinely easy is also how strength survives a running block, as our guide to strength training for HYROX explains.

Zone 2 sessions in the plan
The table shows every easy run in our free HYROX training plan, week by week, pulled directly from the plan so the minutes always match.
| Week | Day | Session | Prescription |
|---|---|---|---|
| 1 | 2 | Easy run | Zone 2, conversational: 35 min |
| 2 | 2 | Easy run | Zone 2, conversational: 45 min |
| 3 | 2 | Easy run | Zone 2, conversational: 50 min |
| 4 | 2 | Easy run | Zone 2, 45-50 min |
| 5 | 2 | Easy run | Zone 2, 45-50 min |
| 6 | 2 | Easy run | Zone 2, 45-50 min |
| 7 | 2 | Easy run | Zone 2, 40 min |
| 8 | Early week | Easy runs | Two 20-30 min easy runs with 4×20 s strides |
- Base, weeks 1 to 3: the easy run grows from 35 to 45 to 50 minutes.
- Build, weeks 4 to 6: it holds at 45 to 50 minutes while the hard sessions arrive.
- Week 7: it drops to 40 minutes as the plan sharpens.
- Week 8: two short easy runs of 20 to 30 minutes with a few relaxed strides.
Notice what the table does not do. The easy run never turns into a long, hard effort, and it never disappears when the hard sessions arrive. It is the one session that holds its place from the first week to the last, because the base it builds is what every other session in the plan relies on. If a week goes badly, the easy run is the last thing to cut.
Rowing or skiing instead of running
In the Base weeks, the plan's engine day is 30 to 40 minutes of zone 2 work on a rower, a SkiErg or a second run. The machines build the same aerobic base with less impact on your legs, which helps when you are lifting twice a week. They also give you time on the two machines you will use in the race.
Keep the effort the same as an easy run: conversational, relaxed, repeatable. Our HYROX rowing technique guide and guide to SkiErg pacing in HYROX cover how to move well on each machine so the easy minutes also build good habits.
Tracking easy sessions with your watch
Threshold runs on Apple Watch and Pixel Watch, with sets, pacing and every station split as you go. On Garmin or Fitbit, your run syncs through Apple Health or Health Connect and is matched to today's session, so a treadmill run done away from the app still counts.
With a watch connected, Threshold judges after each run whether you actually stayed in your zones. That matters most on easy days, when the temptation is to drift into the grey zone without noticing.
Common zone 2 mistakes
- Running easy days too hard. If you cannot talk in full sentences, slow down.
- Using the easy run to make up a missed session. Turning it into a tempo blunts the lifting later in the week.
- Chasing volume over consistency. Steady weeks beat a big week followed by a sore one.
Frequently asked questions
What is zone 2 training for HYROX?
Easy, fully conversational aerobic work. In the free plan it is the weekly easy run plus the engine day, and it builds the base that lets your heart rate settle between stations.
How do I know I am in zone 2?
Use the talk test: you can speak in full sentences without gasping at the end of them. If you cannot, slow down, even if the pace feels too slow.
How long should zone 2 sessions be for HYROX?
In the free plan the easy run grows from 35 to 50 minutes across the Base weeks and stays at 45 to 50 minutes in Build. The engine day is 30 to 40 minutes of zone 2 on a rower, a SkiErg or a second run.
Can I do zone 2 on the rower or SkiErg?
Yes. The plan lists a zone 2 row, ski or second run on the engine day, which builds the same base with less pounding on your legs.
